Pick the seat
- Window in row 5–10. Wall to lean against, no aisle traffic.
- Avoid back of plane (galleys, lavs, traffic).
Pre-flight prep
- Eat dinner at the airport, not on the plane.
- Skip caffeine after noon.
- Use the lavatory before boarding.
On the plane
- Skip the meal service entirely if possible.
- Recline before takeoff to claim the space.
- Eye mask, earplugs, neck pillow.
- Noise-cancelling headphones with brown noise.
Sleep tactics
- Avoid alcohol — it ruins sleep architecture.
- A small dose of melatonin (0.5 mg) at the destination's bedtime helps reset your clock.
- Don't fight it — even a 3-hour doze is valuable.
Landing
- Sunlight on your face within 90 minutes.
- A short walk before checking into your hotel.
- A cold shower wakes you up faster than coffee.
